Move gently and stop if you feel sharp pain, dizziness, numbness, or symptoms that feel unsafe. This routine is general fitness guidance, not medical care.

## Exercises

### 1. Dumbbell Goblet Squat

3 sets · 10 reps · 45s rest

A bodyweight-style squat loaded with one dumbbell at the chest — the cleanest way to teach the squat pattern.

#### Steps
- Stand with feet shoulder-width apart, toes turned slightly out, holding a dumbbell vertically at the chest.
- Cup the top head of the dumbbell with both hands, elbows tucked down under the weight.
- Brace the core, set the ribs stacked over the hips, and fix your eyes on a point straight ahead.
- Sit back and down at the same time, pushing the knees out in line with your toes as you descend.
- Reach the bottom with thighs at or below parallel, chest tall, and elbows tracking inside the knees.
- Drive through the whole foot to stand back up, finishing tall with hips and knees fully extended.

#### Cues
- Elbows under weight.
- Knees track toes.
- Stand tall.

#### Common mistakes
- Letting the heels lift off the floor at the bottom, which dumps the load forward onto the knees.
- Letting the knees cave inward as you stand, reducing glute drive and stressing the joints.
- Cutting the depth short above parallel, missing most of the glute and quad development.
- Rounding the lower back at the bottom, which loads the spine instead of the working muscles.

### 2. Dumbbell Bench Press

3 sets · 10 reps · 45s rest

The dumbbell version of the classic bench press — a deeper-range chest builder with friendlier shoulders than a barbell.

#### Steps
- Sit on a flat bench with a dumbbell on each thigh, then lie back as you kick the weights up to your chest.
- Plant your feet flat on the floor and pull your shoulder blades back and down into the bench.
- Press the dumbbells up until your arms are fully extended, with the weights stacked over your shoulders.
- Lower the dumbbells slowly to chest level with the elbows tracked at about 45 to 60 degrees.
- Pause briefly when the dumbbells reach the side of your chest, keeping full upper-back tension.
- Press the dumbbells back up explosively by driving through the chest and triceps to the top.

#### Cues
- Feet planted.
- Lower to chest line.
- Press evenly.

#### Common mistakes
- Letting the elbows flare wide to 90 degrees, which strains the front shoulders and weakens the chest drive.
- Pressing the dumbbells together at the top so they clack — wasted range and no extra chest work.
- Losing the upper-back squeeze mid-set, causing the shoulders to roll forward under load.
- Cutting the range short and pressing only the top half, missing the deepest stretch on the chest.

### 3. Dumbbell Row Bilateral

3 sets · 10 reps · 45s rest

A bent-over two-dumbbell row that hammers the lats, mid-back, and biceps — the workhorse back-thickness builder.

#### Steps
- Stand with a dumbbell in each hand, feet hip-width apart, and a slight bend in the knees.
- Hinge at the hips until the torso is at about a 45 degree angle, keeping the back flat and the chest proud.
- Let both dumbbells hang straight down beneath the shoulders, palms facing each other.
- Pull both dumbbells up to the ribs at the same time, driving the elbows back toward the ceiling.
- Squeeze the shoulder blades together at the top with the dumbbells touching the lower-rib line.
- Lower both dumbbells under control over 2 to 3 seconds back to the fully extended hanging position.

#### Cues
- Back stays flat.
- Lead with elbows.
- Squeeze shoulder blades.

#### Common mistakes
- Standing too upright, which turns the row into a high pull and removes the lat engagement.
- Rounding the lower back at the hinge, which loads the spine instead of the working muscles.
- Yanking the dumbbells up with momentum instead of pulling cleanly with the back.
- Letting the elbows flare wide, which shifts work off the lats onto the rear delts only.

### 4. Dumbbell Cross Body Romanian Deadlift

2 sets · 8 reps · 45s rest · both sides

A single-leg Romanian deadlift where the dumbbell tracks across the body — biasing the working glute and hamstring through a long hinge.

#### Steps
- Hold a single dumbbell in one hand and stand on the leg opposite that hand with a soft knee bend.
- Brace your core and pull your shoulder blades down so the working side stays square as you start.
- Hinge at the hips, sending the free leg straight back as the dumbbell tracks across toward the planted foot.
- Lower until your torso is roughly parallel to the floor and you feel a strong stretch in the working hamstring.
- Pause at the bottom, keeping hips level and the back flat without letting the working hip open up.
- Drive the working heel into the floor and stand tall, squeezing the glute hard at the top of the rep.

#### Cues
- Hips stay square.
- Reach across gently.
- Back stays long.

#### Common mistakes
- Letting the hip of the free leg open up, which turns the lift into a rotation instead of a clean hinge.
- Rounding the lower back at the bottom because the hamstrings can't reach the dumbbell yet.
- Bending the standing knee too much, which turns the lift into a single-leg squat instead of a hinge.
- Standing the dumbbell up with the lower back instead of driving the floor away through the working glute.

### 5. Dumbbell Seated Overhead Press

2 sets · 10 reps · 45s rest

A seated dumbbell press that trains the front and side shoulders with triceps support — the seated answer to a standing overhead press.

#### Steps
- Sit on a bench with back support and a dumbbell in each hand resting on top of your thighs.
- Kick the dumbbells up to shoulder height with palms facing forward and elbows bent at about 90 degrees.
- Brace your core, plant your feet, and press your back firmly against the bench pad.
- Press both dumbbells up and slightly inward until your arms reach near-lockout with the bells nearly touching.
- Lower the dumbbells under control to the starting position with elbows tracking down beside your ribs.
- Pause briefly at the bottom, reset your breath, and repeat for the prescribed number of reps.

#### Cues
- Back on bench.
- Press straight up.
- Lower to shoulders.

#### Common mistakes
- Arching the lower back off the bench to push more weight, which loads the spine instead of the shoulders.
- Flaring the elbows straight out to the sides, which strains the front shoulders and shortens the press.
- Cutting the range short by stopping well below lockout, missing the top portion of the lift.
- Banging the dumbbells together at the top, which jolts the wrists and wastes pressing tension.
