## Exercises

### 1. Dumbbell Goblet Squat

3 sets · 10 reps · 45s rest

A bodyweight-style squat loaded with one dumbbell at the chest — the cleanest way to teach the squat pattern.

#### Steps
- Stand with feet shoulder-width apart, toes turned slightly out, holding a dumbbell vertically at the chest.
- Cup the top head of the dumbbell with both hands, elbows tucked down under the weight.
- Brace the core, set the ribs stacked over the hips, and fix your eyes on a point straight ahead.
- Sit back and down at the same time, pushing the knees out in line with your toes as you descend.
- Reach the bottom with thighs at or below parallel, chest tall, and elbows tracking inside the knees.
- Drive through the whole foot to stand back up, finishing tall with hips and knees fully extended.

#### Cues
- Elbows under weight.
- Knees track toes.
- Stand tall.

#### Common mistakes
- Letting the heels lift off the floor at the bottom, which dumps the load forward onto the knees.
- Letting the knees cave inward as you stand, reducing glute drive and stressing the joints.
- Cutting the depth short above parallel, missing most of the glute and quad development.
- Rounding the lower back at the bottom, which loads the spine instead of the working muscles.

### 2. Dumbbell Bulgarian Split Squat

A rear-foot-elevated split squat loaded with dumbbells — one of the highest-return single-leg exercises for quads and glutes.

#### Steps
- Hold a dumbbell in each hand and stand a long stride in front of a knee-high bench.
- Place the top of your back foot on the bench and set your front foot far enough forward to keep the knee stacked.
- Brace your core and stand tall, with shoulders pulled back and chest up.
- Lower yourself by bending the front knee until your back knee is just above the floor.
- Pause briefly at the bottom with the front thigh roughly parallel to the floor and the torso upright.
- Drive through the front-foot heel to stand back up to the starting position, then repeat for reps.

#### Cues
- Front foot grounded.
- Drop straight down.
- Drive up tall.

#### Common mistakes
- Setting the front foot too close to the bench so the knee tracks far past the toes and gets overloaded.
- Letting the front knee cave inward, which loads the joint and weakens the glute drive.
- Pushing off the back foot to stand instead of driving through the front-leg heel.
- Leaning too far forward so the lift becomes a hip hinge and pulls work out of the front quad.

### 3. Dumbbell Cross Body Romanian Deadlift

A single-leg Romanian deadlift where the dumbbell tracks across the body — biasing the working glute and hamstring through a long hinge.

#### Steps
- Hold a single dumbbell in one hand and stand on the leg opposite that hand with a soft knee bend.
- Brace your core and pull your shoulder blades down so the working side stays square as you start.
- Hinge at the hips, sending the free leg straight back as the dumbbell tracks across toward the planted foot.
- Lower until your torso is roughly parallel to the floor and you feel a strong stretch in the working hamstring.
- Pause at the bottom, keeping hips level and the back flat without letting the working hip open up.
- Drive the working heel into the floor and stand tall, squeezing the glute hard at the top of the rep.

#### Cues
- Hips stay square.
- Reach across gently.
- Back stays long.

#### Common mistakes
- Letting the hip of the free leg open up, which turns the lift into a rotation instead of a clean hinge.
- Rounding the lower back at the bottom because the hamstrings can't reach the dumbbell yet.
- Bending the standing knee too much, which turns the lift into a single-leg squat instead of a hinge.
- Standing the dumbbell up with the lower back instead of driving the floor away through the working glute.

### 4. Dumbbell Heels Elevated Hip Thrust

A hip thrust with the heels elevated and a dumbbell on the hips — biases the glutes and lengthens the working range.

#### Steps
- Sit on the floor with your upper back against a bench and a dumbbell ready to load across the hips.
- Place both heels on a low plate or step about hip-width apart, with the toes lifted off the platform.
- Roll the dumbbell into the hip crease and steady it with both hands throughout the set.
- Drive through the heels to lift the hips up until the torso and thighs form one straight line at the top.
- Squeeze the glutes hard at the top with the ribs down and the chin lightly tucked toward the chest.
- Lower the hips under control until they hover just above the floor, then drive back up for the next rep.

#### Cues
- Ribs down.
- Drive through heels.
- Squeeze glutes at top.

#### Common mistakes
- Pushing through the toes instead of the heels, which shifts the work off the glutes onto the quads.
- Hyperextending the lower back at the top instead of finishing with a clean glute squeeze.
- Cutting the range short and never letting the hips fully extend at the top of the rep.
- Letting the knees cave inward at lockout, which reduces glute drive and stresses the joints.

### 5. Dumbbell Goblet Reverse Lunge

2 sets · 8 reps · 45s rest · both sides

A back-stepping lunge with a goblet-held dumbbell — easier on the knees and more glute-dominant than the forward version.

#### Steps
- Hold a single dumbbell vertically at the chest with both hands cupping the top head, elbows tucked.
- Stand tall with feet hip-width apart, weight balanced through the mid-foot of both feet.
- Step one leg straight back into a long stride, landing softly on the ball of the back foot.
- Lower straight down until the back knee hovers just above the floor and the front shin is near vertical.
- Pause briefly at the bottom, keeping the chest tall and the front foot fully planted into the floor.
- Drive through the front heel to step the back foot forward to the start, then alternate legs.
