#### Steps
- Start standing tall with your feet hip-width apart and your hands resting lightly on your lower back for support.
- Press your hips gently forward and lift your chest up toward the ceiling without forcing the bend.
- Drop your gaze slightly back, opening through the chest and front of the abs as you breathe deeply.
- Hold the position for 15 to 30 seconds, breathing into your belly and letting the stretch deepen on each exhale.
- Slowly return to standing by re-engaging your core and tucking your tailbone under.
- Repeat for 2 to 3 rounds, easing further into the stretch each time as your body warms up.

- Forcing the back bend with your shoulders instead of letting the chest lead — this strains the lower back without stretching the abs.

- Dropping the head too far back, putting needless pressure on the neck instead of the abdominal wall.

### 2. Abdominals Stretch Variation Four

A floor-based ab stretch in a cobra-style position that opens the entire front of the core through spinal extension.

#### Steps
- Lie face down on the floor with your legs extended behind you and your palms flat under your shoulders.
- Press through your hands to lift your chest off the floor, keeping your hips and thighs grounded.
- Pull your shoulders down and away from your ears to open the chest and deepen the stretch through the abs.
- Hold the lifted position for 15 to 30 seconds, breathing slowly and letting the stretch settle.
- Lower your torso back down with control, never letting your chest drop suddenly to the floor.
- Repeat for 3 to 4 rounds, going slightly higher each time as your body warms up.

#### Common mistakes
- Shrugging the shoulders up to the ears, which compresses the neck and limits how far the chest can open.

### 3. Bodyweight Spinal Jefferson Curl

#### Steps
- Stand tall on a flat surface with feet hip-width apart and arms hanging in front of your thighs.
- Tuck your chin to your chest and start rolling down slowly, one vertebra at a time.
- Continue folding forward through the upper back, then mid-back, then lower back as you descend.
- Let your arms hang relaxed in front of your shins and reach for the floor without straining.
- Pause briefly at the bottom, feeling the stretch through the entire back of the body.
- Reverse the motion by rolling back up segment by segment until you stand fully tall again.

### 4. Supermans

Lift the chest and legs only a little. Height is not the point; a long neck and steady breathing are.

#### Steps
- Lie face-down on a mat with your arms extended overhead and your legs straight behind you.
- Brace your core and squeeze your glutes to set tension before lifting anything off the floor.
- Lift your arms, chest, and legs off the floor at the same time, leading with the upper back.
- Hold the top position for a full 1 to 2 seconds, squeezing the lower back and glutes tight.
- Lower everything back to the floor slowly over 2 to 3 seconds, keeping the neck in line with the spine.
- Repeat for 10 to 15 reps, prioritizing a smooth lift and squeeze over how high you go.

- Cranking the head up to the ceiling, which strains the neck instead of working the back.
