Exercises

1. Barbell Muscle Snatch

4 sets 路 5 reps 路 60s rest

The slowest snatch variation and the best place to learn the path. Empty bar for the first sessions.

Steps

  • Stand with feet hip-width apart and the bar over mid-foot, gripping it wide with a flat back.
  • Pull the slack out of the bar, brace your core, and take a deep breath into your stomach.
  • Drive through the floor and pull the bar up the body, keeping it close as the hips extend.
  • Continue pulling the bar overhead in one smooth motion using the shoulders without dipping under.
  • Finish standing tall with the bar locked out overhead, biceps near the ears and core braced.
  • Lower the bar back to the front of the hips, then to the floor with control before the next rep.

Cues

  • Bar close to the body.
  • Shrug then punch up.
  • No press-out.

Common mistakes

  • Bending the knees to dip under the bar, which turns the lift into a power snatch and loses the strict pull.
  • Pulling the bar away from the body, which forces the lower back to compensate at lockout.
  • Pressing the bar out at the top instead of pulling it overhead, which strains the shoulders.
  • Using too much weight, which breaks the strict pattern and removes the teaching benefit.

2. Barbell Power Snatch

A faster catch, still standing tall. Stop the set the moment the bar drifts away from you.

Steps

  • Stand with feet hip-width apart and the bar over mid-foot, gripping the bar wide with a flat back.
  • Pull the slack out of the bar, brace your core, and take a deep breath into your belly.
  • Drive the legs into the floor and accelerate the bar up the body as the hips extend explosively.
  • Pull yourself under the bar quickly and catch it overhead with arms locked out and elbows tight.
  • Stop the catch in a quarter-squat position with the bar stable directly over the middle of the foot.
  • Stand fully tall, then lower the bar back to the hips and down to the floor under control.

Cues

  • Drive with the legs.
  • Catch above parallel.
  • Feet land quietly.

Common mistakes

  • Pulling with the arms early instead of driving the legs and hips first, which kills bar speed.
  • Catching the bar with bent or soft elbows, which collapses the lockout and risks shoulder strain.
  • Letting the bar swing away from the body, which forces the lower back to recover the lift.
  • Catching too low into a full squat, which turns the power snatch into a regular snatch.

3. Barbell Snatch

4 sets 路 3 reps 路 90s rest

The full lift, caught in a deep squat. Only add weight once the catch feels steady every rep.

Steps

  • Stand with feet hip-width apart and the bar over mid-foot, gripping the bar wide with a flat back.
  • Pull the slack out of the bar, brace the core, and take a deep breath into the belly.
  • Drive through the floor and accelerate the bar up the body as the hips extend explosively.
  • Pull yourself under the bar fast and catch it overhead with arms locked out in a deep overhead squat.
  • Stand up out of the squat with the bar held tight overhead and the core fully braced.
  • Lower the bar to the front of the hips and down to the floor under control before the next rep.

Cues

  • One smooth pull.
  • Catch deep and stable.
  • Stand with control.

Common mistakes

  • Yanking the bar with the arms early instead of letting the legs and hips drive the pull.
  • Catching the bar with soft elbows, which collapses the lockout and risks shoulder injury.
  • Letting the bar drift forward, which forces a missed lift or a heavy lower-back save.
  • Skipping the squat depth and catching too high, which turns the snatch into a power snatch.

4. Barbell Clean And Press

4 sets 路 4 reps 路 75s rest

Two movements in one rep. Pause at the shoulders rather than rushing into the press.

Steps

  • Stand with feet hip-width apart, bar over mid-foot, and grip just outside the knees with a flat back.
  • Drive through the floor and pull the bar up the body, keeping it close as the hips and knees extend.
  • Pull yourself under the bar quickly and catch it on the front of the shoulders with elbows pointing forward.
  • Stand fully tall with the bar racked, brace the core, and reset your breath before the press.
  • Press the bar straight overhead by pushing through the shoulders and triceps until the arms lock out.
  • Lower the bar back to the shoulders, then to the floor with control to reset for the next rep.

Cues

  • Clean to the shoulders.
  • Reset, then press.
  • Ribs stay down.

Common mistakes

  • Yanking the bar with the arms early instead of driving the legs and hips first, which kills power.
  • Catching the bar with low elbows, which collapses the rack position and stresses the wrists.
  • Pressing the bar in front of the head instead of straight up, which strains the lower back and shoulders.
  • Rounding the back on the pull from the floor, putting the spine in a weak and risky position.

5. Barbell Thruster

3 sets 路 6 reps 路 75s rest

Closes the session by joining a front squat to an overhead press. Expect the breathing to spike.

Steps

  • Set the bar in a front-rack position across the front of your shoulders with elbows lifted high.
  • Stand with feet shoulder-width apart, brace your core, and keep your chest tall throughout the lift.
  • Drop into a full front squat by sitting your hips back and tracking your knees over your toes.
  • Drive hard out of the bottom and use that leg drive to launch the bar off your shoulders.
  • Press the bar overhead in one fluid motion, finishing with arms locked out and biceps near your ears.
  • Lower the bar back to the front rack under control and reset for the next rep without pausing.

Cues

  • Squat then press.
  • One continuous motion.
  • Breathe at the top.

Common mistakes

  • Pressing the bar with arms only instead of using the leg drive out of the squat to power the press.
  • Dropping the elbows in the front rack, which collapses the chest and dumps the bar forward.
  • Cutting the squat depth short to save energy, turning the lift into a half-rep push press.
  • Catching the bar on the shoulders too hard on the way down, which beats up the front delts over volume.
