Exercises

1. Split-Stance Weight Shift

Shift smoothly between the front and back foot while both feet stay grounded. Keep each knee tracking over the toes.

Steps

  • Stand with one foot forward and one foot back.
  • Keep both feet flat and point them forward.
  • Shift your weight toward the front foot.
  • Move back toward the rear foot without lifting either heel.
  • Repeat smoothly, then switch the lead leg.

Cues

  • Both feet grounded.
  • Knees track toes.
  • Shift smoothly.

Common mistakes

  • Letting the front knee collapse inward.
  • Lifting a heel to reach farther.
  • Moving faster than you can control.

2. Three-Direction Toe Tap

Stand on one leg and tap the free foot forward, sideways, and behind you. Use support and shorten the reach whenever balance fades.

Steps

  • Stand tall with support within reach.
  • Shift onto one leg and soften the standing knee.
  • Tap the free toes forward and return.
  • Tap sideways, then behind you.
  • Complete the pattern before switching legs.

Cues

  • Standing knee soft.
  • Hips stay level.
  • Tap lightly.

Common mistakes

  • Dropping heavily onto the tapping foot.
  • Letting the standing knee cave inward.
  • Reaching so far that the torso twists.

3. Slow Reverse Lunge

Step back and lower slowly into a comfortable range. Drive through the front foot to return without bouncing.

Steps

  • Stand tall with feet under the hips.
  • Step one foot back and land on the ball of the foot.
  • Lower slowly while the front knee tracks the toes.
  • Pause briefly at a comfortable depth.
  • Push through the front foot and return to standing.

Cues

  • Lower slowly.

  • Dropping quickly into the bottom.

4. Lateral Step and Balance

Step sideways, accept your weight on the landing leg, then briefly float the trailing foot. Keep the landing quiet and controlled.

  • Stand tall with clear space to one side.
  • Step sideways and land through the whole foot.
  • Bend the landing knee slightly as you take your weight.
  • Lift the trailing foot for a brief balance.
  • Set it down softly and repeat before switching direction.

  • Own the balance.

  • Landing with a stiff knee.

5. Single-Leg Calf Raise with Support

Use light support, rise through the big-toe side of one foot, and lower slowly. Switch to two feet if the ankle starts to wobble.

  • Stand tall beside stable support.
  • Shift onto one foot and keep the knee softly unlocked.

  • Lower the heel slowly and repeat before switching sides.

  • Rolling onto the outside of the foot.
  • Bouncing through the bottom.
  • Continuing after control is lost.

6. Supported Split-Stance Hold

Hold a shallow split stance with both knees soft and the front foot grounded. Use support so the legs, not balance, set the challenge.

Steps

  • Stand in a short split stance beside stable support.
  • Bend both knees into a shallow position.
  • Keep the front heel and toes grounded.
  • Hold while breathing steadily.
  • Stand tall, reset, and switch sides.

Cues

  • Shallow and steady.
  • Front foot grounded.
  • Breathe normally.

Common mistakes

  • Dropping deeper than you can hold steadily.
  • Letting the front knee collapse inward.
  • Pulling hard on the support.
